Sleep guards the brain and the lifespan — the science of seven hours and 20°C
Seven hours in bed. Twenty degrees in the room. A consistent wake-up time. The three numbers I keep close.
In my thinking, sleep is the foundation of a long, healthy life. We attend to food and movement; sleep tends to be left for last. Yet the research of recent years is unambiguous: sleep quietly shapes the brain and the lifespan. Today, three numbers I keep close, each with its source.
Why seven hours is the target
The relationship between sleep duration and mortality draws a U-shape. Too little raises risk; too much raises risk; the low point sits at about seven hours. A dose-response meta-analysis of prospective cohort studies found that, taking seven hours as the reference, each hour shorter raised all-cause mortality by roughly 6%, and each hour longer raised it by roughly 13% (Yin J et al., Journal of the American Heart Association, 2017;6(9):e005947).
The consequences for the brain are equally clear. The Whitehall II study followed roughly 8,000 people for 25 years and found that those sleeping six hours or less in their fifties had a higher risk of future dementia than seven-hour sleepers — a hazard ratio of 1.22 (1.37 in their sixties). People whose short sleep persisted from their fifties through their seventies had roughly a 30% higher dementia risk (Sabia S et al., Nature Communications, 2021;12:2289). As an observational study, it cannot prove causation — but the direction of the relationship is unmistakable.
Japan’s Ministry of Health, Labour and Welfare, in its Sleep Guide for Health Promotion 2023 (published February 2024), advises older adults to aim to spend no more than about eight hours in bed. Lying down longer is not the same as sleeping better.
The quality of sleep and the temperature of the bedroom
As important as duration, in my view, is the temperature of the room where you sleep. A study of fifty adults aged 65 and older, examining nearly 11,000 nights, reported that sleep efficiency was highest when the bedroom temperature was between 20°C and 25°C (68°F–77°F), and dropped by 5–10% as the temperature rose from 25°C toward 30°C (Baniassadi A et al., Science of the Total Environment, 2023;899:165623).
The same study, however, showed that the optimal temperature varied considerably between individuals. There is no single perfect degree for everyone; each of us must find the temperature that suits our own body.
Three things to try tonight
In my own experience, holding a consistent wake-up time steadies sleep more than a consistent bedtime does. That is a personal observation, not a scientific claim — but light on the eyes at the same hour every morning seems to summon a natural drowsiness by night. I offer it not as prescription, but as habit.
When the sleepless nights won’t stop
Everyone has trouble falling asleep now and then. But if severe insomnia persists for more than two weeks, or if daytime drowsiness starts interfering with life, an underlying condition may be at work. Whether starting sleep medication, taking supplements, or changing exercise intensity, please consult your physician rather than making the decision alone.
